    How Many Reps Should You Do to Build Muscle?

    For decades, the standard advice was a strict "repetition continuum": heavy, low-rep sets for strength; moderate reps for muscle size; light, high-rep sets for muscular endurance. It is a useful mental model, and the goal-specific ends of it still hold up well [3]. What has not held up is the middle assumption — that hypertrophy only happens in the 8-12 rep "muscle-building zone".     Does the exact rep count matter for muscle growth?

    Less than most lifters assume. A 2017 systematic review and meta-analysis of 21 studies compared low-load training (at or below 60% of 1RM) against high-load training (above 60% of 1RM), with every set taken to momentary muscular failure. Muscle growth came out statistically similar between the two conditions — maximal strength gains, by contrast, were significantly larger with the high-load, lower-rep sets [1].

    A larger 2021 network meta-analysis sorted resistance training into three explicit load categories — high-load (8 reps or fewer to failure), moderate-load (9-15 reps) and low-load (more than 15 reps) — and found no meaningful difference in hypertrophy between any of them. Strength told a different story again: gains were superior with both high- and moderate-load training compared with low-load training [2].     20 reps — a light-load, high-rep set

    Light loads taken to or near failure build comparable muscle to heavier sets — you just work harder for it on the last few reps.

    Rep range is one axis of a program; how many hard sets you do each week is the other, and they are independent choices — a given weekly-set target works whether each set is 6 reps or 20.

    Once you've picked a range, progressive overload decides how to move within it over time — double progression, for example, adds a rep each session inside the range and adds load only once every set hits the top.

    What actually predicts growth, if not the rep count

    If reps and load are that flexible, something else has to be doing the work — and the evidence points at effort. A 2023 systematic review and meta-analysis of proximity to training failure found only a small, practically modest hypertrophy edge for sets taken closer to failure, and no evidence that training to complete failure is required or clearly superior to stopping just short of it [4]. In other words, a 20-rep set stopped two reps short of failure and a 10-rep set stopped two reps short of failure are doing something much more similar than their rep counts suggest — because what they share is proximity to failure, not the number on the rep counter.
